The replay is the tell. Guilt reviews an event once, arrives at something to do, and stops. Shame reviews it on a loop, because the loop is not looking for an action. It is looking for a verdict, and verdicts are not the kind of thing you find by looking harder. That is why the third pass feels exactly like the first.
Which column is running ahead
At this range one of the three is usually slightly out in front. If it is self-verdict, the replay is mostly about what you are. If it is hiding, you will notice you left something unsaid in the real conversation and are now arguing with the version you wish you had had. If it is defense, the replay ends with you assembling a case: the things they did last month, the reasons it was not really about you.
What to do next
Put the replay on a clock. Give it ten minutes, deliberately, earlier in the evening rather than at midnight. Rumination without a container expands to fill whatever time it is given, and shortening it does not mean you care less about what happened.
Then make it produce one sentence. Not an analysis and not a self-assessment: one specific line you could say to the person. "I cut you off when you were telling me about the interview, and it has been bothering me since." Most of the replay is your mind trying to write that sentence while refusing to look directly at the thing it is about.
Say it the next day if it still holds. The second time you do this the loop gets shorter on its own, because it learns there is an exit that is not a verdict.
